How to Calculate Macros for Weight Loss: Step by Step
To calculate macros for weight loss, you need to do three things in order: set a calorie target based on your body and goal, then divide those calories into protein, fat, and carbohydrate targets. What are macros — and why do they matter beyond calories?
Macronutrients — protein, carbohydrates, and fat — are the three categories of nutrients that provide calories. Every food you eat is some combination of the three:
- Protein: 4 calories per gram. Found in meat, fish, eggs, dairy, legumes, and protein powder.
- Carbohydrates: 4 calories per gram. Found in grains, fruits, vegetables, beans, and sugar.

Calories alone determine whether the scale goes down — you must eat fewer calories than you burn. But the ratio of those calories across protein, carbs, and fat determines how much of the weight you lose comes from fat versus muscle. A person who loses 20 pounds while eating plenty of protein loses mostly fat. The Mifflin-St Jeor formula gives the most accurate estimate of your Basal Metabolic Rate (BMR). Step 2: Set your protein target — the most important macro
Protein is the single most important macronutrient for weight loss. It preserves lean muscle during a calorie deficit, has the highest thermic effect of any macronutrient (your body burns approximately 25–30% of protein calories just digesting them), and keeps you fuller longer than equivalent carbohydrate or fat calories.
Research consistently supports aiming for 0.7–1.0 grams of protein per pound of body weight (1.6–2.2 g/kg) when in a calorie deficit. The lower end suits people who are mostly sedentary. The higher end is beneficial if you are strength training or want to maximize muscle retention during the cut.
- 150 lb person: 105–150 g protein per day
- 175 lb person: 123–175 g protein per day
- 200 lb person: 140–200 g protein per day
Once you choose your protein gram target, multiply it by 4 (protein = 4 cal/g) to convert to calories. Subtract that from your daily calorie target. The remaining calories get split between fat and carbohydrates.
Step 3: Set your fat target
Dietary fat is not optional — it is essential for hormone production, brain function, and absorbing fat-soluble vitamins (A, D, E, and K). Dropping fat too low risks disrupting hormones and makes the diet harder to sustain.
A reasonable target is 0.35–0.5 grams of fat per pound of body weight, or roughly 25–35% of total calories. Most people do well in the 30% range as a default; deliberately low-fat approaches can work but require careful food selection.
- 150 lb person: 53–75 g fat per day (≈ 475–675 calories)
- 175 lb person: 61–88 g fat per day (≈ 550–790 calories)
Multiply your fat gram target by 9 (fat = 9 cal/g) to get fat calories. Subtract those from your remaining budget after protein.
Step 4: Fill the rest with carbohydrates
Whatever calories remain after protein and fat are allocated go to carbohydrates. Divide that number by 4 to get your daily carb target in grams.
Carbohydrates are not the enemy. They fuel training sessions, support thyroid function, and make a calorie deficit far more bearable for most people. Unless you are deliberately following a ketogenic protocol, there is no reason to restrict carbs beyond what falls naturally out of the calorie math.
A worked example: losing 1 lb per week at 170 lbs
Person: 35-year-old woman, 170 lbs, moderately active (desk job, exercises 3–4×/week)
TDEE: ≈ 2,350 calories/day → Daily target: 1,850 calories (500-cal deficit)
Protein: 0.85 g × 170 lbs = 145 g protein → 145 × 4 = 580 calories
Fat: 0.4 g × 170 lbs = 68 g fat → 68 × 9 = 612 calories
Carbs: 1,850 − 580 − 612 = 658 remaining → 658 ÷ 4 = 165 g carbs
Final daily targets: 145g protein / 165g carbs / 68g fat (≈ 31% / 36% / 33% of calories)
This is a realistic, sustainable macro split — not an extreme ratio. The 145g of protein is achievable with three meals that each include a meaningful protein source, and the 165g of carbs leaves plenty of room for whole grains, fruit, and vegetables.
Common macro splits and what they look like

- Balanced (40P / 30C / 30F): The most popular starting point. High protein, moderate carbs and fat. Works for most people who are new to tracking macros.
- High protein, moderate carb (45P / 35C / 20F): Pushes protein higher to maximize muscle retention during aggressive deficits. Requires leaner protein sources and leaves less room for higher-fat foods.
- Ketogenic (30P / 5C / 65F): Very low carb shifts the body toward burning fat for fuel. Effective for some individuals but eliminates most grains, fruits, and legumes — adherence is the biggest challenge.
- Moderate protein, higher carb (25P / 50C / 25F): Suits endurance athletes or people whose performance depends on glycogen. Works for weight loss if protein minimums and calorie deficit are both maintained.
No ratio is universally superior. The split you can maintain consistently will outperform the theoretically optimal one you abandon after three weeks.
How to hit your macro targets every day
Knowing your numbers is the easy part. Here is what actually makes the system work:
- Plan protein first. Build every meal around a protein source — eggs, chicken breast, Greek yogurt, fish, cottage cheese, tofu, legumes. Carbs and fat fill in around it.
- Track for at least 3–4 weeks before adjusting. Most people underestimate calorie and macro intake by 20–40% when they start. Consistent tracking for a few weeks builds accurate portion intuition that makes the process much easier.
- Think in weekly averages, not daily perfection. Being 20g short on protein one day and compensating the next is completely fine. Rigidity leads to burnout.
